I've been dabbling in this for four years, but now I'm very interested as of late.
But I need to start somewhere slow, and I need to shed about 30-ish pounds.
Now obviously, I'm not looking for 'Professional Advice' because of how
unique weight loss is, but I am curious as to what I could change or what
I could add on or modify?

## MONDAY: Cardio Engine & Deep Core
Perform the core exercises as a continuous circuit. Rest 60 seconds after completing all four movements, then repeat for a total of 3 rounds.
## 1. Steady-State Cardio

* Equipment: Concept2 Rowing Machine (or Stationary Bike)
* Protocol: 30 minutes at a sustained, moderate-to-hard pace.
* Target: Keep your stroke rate between 24–28 strokes per minute. This builds the foundational aerobic base needed for long training rides.

## 2. The Core Circuit (3 Rounds)

* Low Plank Hold: 45 seconds.
* Form tip: Squeeze your glutes and pull your belly button toward your spine. Do not let your lower back sag.
* Flutter Kicks: 45 seconds.
* Form tip: Place your hands under your glutes and press your lower back completely flat into the floor.
* TRX Suspension Plank: 30 seconds.
* Setup: Adjust the TRX straps so the foot cradles hang mid-calf. Place your feet in the cradles and hold a forearm plank. This forces your deep stabilizers to fire constantly.
* Russian Twists: 20 total reps (10 per side).
* Form tip: Hold a light 10 lb medicine ball. Rotate your shoulders fully from side to side while keeping your feet elevated.

## WEDNESDAY: Isometric Lower Body & Balance
Perform the strength exercises as a circuit. Complete one exercise after the other, rest 90 seconds at the end of the circuit, and repeat for 4 total rounds.
## 1. Dynamic Warm-Up

* 5 minutes on a stationary bike or elliptical at an easy pace to warm up the knee and hip joints.

## 2. The Endurance Circuit (4 Rounds)

* Bodyweight Squats: 25 repetitions.
* Form tip: Drop your hips below parallel and stand up explosively. Focus on speed while maintaining perfect form.
* Walking Lunges: 20 total steps (10 per leg).
* Form tip: Keep your torso perfectly upright to challenge your core stability.
* BOSU Ball Isometric Crouch Hold: 45 seconds.
* Setup: Flip a BOSU ball so the blue rubber side is down and the flat black platform is facing up. Stand on the flat platform, drop into a half-squat (the jockey racing stance), and hold.
* Deficit Calf Raises: 25 repetitions.
* Setup: Stand with the balls of your feet on the edge of a weight plate or raised step on the gym floor. Drop your heels low, then explode up onto your toes.

## FRIDAY: High-Intensity Interval Training (HIIT)
This session replicates the explosive heart-rate spikes and pushing power required during the final stretch of a race.
## 1. The Sprint Interval (Treadmill or Track)

* Protocol: 10 rounds total.
* Sprint: 30 seconds at maximum effort.
* Rest: 60 seconds of walking.
* Base Gym Tip: If using a treadmill, safely jump your feet to the side rails during the 60-second rest rather than waiting for the belt to slow down.

## 2. Upper Body Pushing Power (3 Rounds)

* Medicine Ball Slam: 15 repetitions.
* Form tip: Pick a 15–20 lb slam ball. Lift it overhead, and slam it into the turf as hard as possible using your core, not just your arms.
* Push-Ups: Max repetitions (go until your form breaks).
* Form tip: Keep your elbows tucked at a 45-degree angle to protect your shoulders.
* Burpees: 10 repetitions.
* Form tip: Ensure your chest touches the floor on every rep, and explode vertically at the top.
